Hi Tim. I wouldn't even attempt to give you a detailed wo schedule, but it sounds like Crossfit is right up your alley. They combine all aspects of training (weights, runs of very short to middle distance, plyometrics, etc). There are also lots of T and F athletes over there. Just doing the WOD's (workout of the day) combined with you own sprint training would be highly beneficial. Visit the forums over there and they could most likely give you some very sports specific training info.
